Isometrics: Get in Shape without Moving a Muscle (guest post)

Isometrics are a method of training where you squeeze your muscles without moving.

Think about pushing against a wall, or holding a plank. There is no movement, but your muscles are definitely working.

There are 2 types of isometrics:

Yielding isometrics.Overcoming isometrics.

In yielding isometrics you’re trying to prevent motion. Think about a plank or a wall sit (remember that exercise your 8th grade gym teacher made you do?). You’re trying not to move.

In overcoming isometrics, you’re trying to cause motion. Think about pushing against a wall.

The Benefits of Isometrics

Isometrics have a number of advantages:

They don’t require any equipment. How’s that for not having any excuse not to exercise?They don’t require much time.They don’t cause muscle soreness to nearly the same extent as “regular” exercise. Muscle soreness is caused primarily by lowering weights. For example, when you’re doing curls, it’s on the way down where most of the muscle “damage” occurs. Since with isometrics, there is no movement, the muscle damage is minimal. It may feel uncomfortable while you’re doing it, but very little soreness comes of it.You can get very strong very fast. Because there is such intense focus on a very specific point, strength improves very quickly… but it also plateaus quickly (usually in 3-8 weeks).

The Drawbacks of Isometrics

It’s tough to maintain your motivation. With “normal” exercises, you can quantify the amount of weight you used. So at least part of the motivation that comes from lifting weights is getting stronger. You know you get stronger when you can lift heavier weights.Isometrics only make you stronger at the position that you hold. So imagine holding a biceps curl with your elbows bent at 90 degrees. The strength that you gain will only carry over 15 degrees to each direction. So you have to use isometrics in several different positions.Isometrics don’t produce the same metabolism-boosting effect as “regular” exercise. To a great extent, the reason that metabolism is elevated after “regular” exercise is because the muscles are “damaged”, and the body requires a lot of energy (calories) to repair that damage. Since there is less muscle damage, the metabolism doesn’t speed up as much.

As you can see, isometrics have both benefits and drawbacks. So are they good or bad?

As I’m very fond of telling my clients, “there is no good or bad. There is only correct application.”

So what’s the correct application for isometrics? Here are just a few ways to use them:

How to Use Isometrics

If your goal is fat loss:

When it comes to fat loss, “regular” exercise, through a full range of motion is best. But in those cases when you simply don’t have time or don’t have equipment, isometrics are a handy substitute.

If you’re trying to lose body fat, use exercises that work several muscles at the same time, and hold each position for 40-70 seconds. Repeat it for 3-4 sets.

This will be a very simple 12-15 minute workout.

If your goal is strengthening:

Figure out which movement you want to strengthen. Now, figure out where the hardest part of the movement is for you. Let’s use the squat as an example. For some people, the hardest part of a squat is the first couple of inches from the very bottom. For other people, it’s just 4-6 inches shy of full extension.

Let’s say that you’re one of those people for whom the weakest part is 4 inches from full extension. What you would do is you would simply hold that position for 8-12 sets of 4-6 seconds. In a matter of 2-4 weeks, that will no longer be a weak spot for you.

So What Are Some Exercises You Can Do?

For your upper body:

Static pushups (works the chest, front of the shoulder and back of the arm). Get down to 1 inch off the ground and hold.

Static lat pulldowns (works the biceps and the sides of the back). Pull the bar down to about 90 degrees and hold.

Lateral raises. Raise the dumbbells until they are parallel with the floor and hold.

For the lower body:

Wall sits. Put your back against the wall, and lower your body until your knees are at 90 degrees. Hold until you cry.

Static split squats. These are a favourite (yep, the Canadian way to spell it. Eh) of mine because they build strength and flexibility together. Stand with a chair or bench behind you. Put one leg on the chair, and then squat. Hold the bottom position.

That’s it!

There you have it! Hopefully this gives you an idea of how to add isometrics to your training arsenal when it’s necessary.

A Q&A between Chelsea Handler and Mark MacDonald

Handler: Seriously, how can eating more meals actually get rid of my muffin top?

MacDonald: I know, it goes against all the dieting rules. We are trained to think, eat less, move more, and lose fat. This may work for a moment, but soon your body stops progressing, because your body actually holds onto fat when you skip meals. The reality is your body is a "re-fuel as it goes" machine. Meaning, you need to eat balanced meals throughout the day to maintain a steady supply of energy. By eating right when you get up, then every 3–4 hours, and then before bed, your blood sugar levels and hormones will stay in balance. This state of balance causes your body to consistently release its stored fat, which then gets burned as energy in your muscle tissue. This is how your muffin top will permanently become a thing of the past!

Handler: You know I love my Belvedere; can I drink on the program and still get lean?

MacDonald: Of course! The last thing I would ever remove from your program is your Belvedere! The cool thing is that making your program part of your world is never about what you cannot have; it is actually about being clear on what you want and then working together to fit that into your program. Belvedere and all alcohol is totally fine in moderation. The trick is to find the right balance with your food, exercise, and alcohol to ensure that you achieve your Body Confidence goals. Here are three adjustments to make when it is Belvedere time that will keep your metabolism humming and minimize the effects of alcohol:

  • First off, let’s limit drinking to 1–2 times per week, with a max of 2 drinks at a time. Now I know there are all sizes and shapes of drinks, so let’s define a drink as a shot of Belvedere (or any hard liquor), 6 oz of wine (red or white), and 12 oz of beer (preferably light)
  • Second, avoid eating all starchy carbohydrates (rice, pasta, potato, etc.) when you drink. Alcohol actually gets metabolized by the body before food does; so when you eat heavy carbohydrates along with alcohol, your meal contains too many calories and the result is typically extra fat storage (definitely not the goal!)
  • And third, let’s be cautious with drinking before bed, and preferably stop drinking within two hours of bed. Alcohol affects the quality of your sleep and interrupts your sleep cycles. Since you are always on the go, you already know how important your sleep is for your daily energy. Your quality of sleep also affects the speed of your metabolism, which we both know is a big component of your burning body fat and getting and staying lean.

Handler: Mark, you know my schedule gets crazier by the day; how can I make it all work?

MacDonald: Tell me about it! Making your health work is never about doing more; it is actually about becoming better and more efficient at what you do. This way, whether you are going on location to tape Chelsea Lately in Australia, or performing a show at Caesars Palace or just powering through a hectic day in LA, you will have the tools to keep your blood sugar balanced and your muscles optimally activated to burn your body fat up, without having to do more!

With your food, it is a simple process. You will quickly know the right amount of calories, protein, fat, and carbs per meal and then basically you can eat any food, any time, as long as it stays in the right combination. This provides you the flexibility to eat anywhere your day takes you and still stay on plan.

Now with your exercise, let’s get each training session working at maximum capacity. We need a combination of fat burning and high intensity cardio, utilizing the best movements to activate all of your muscle fibers (since fat is burned in muscle). Then once your cardio is dialed in, strength training is next. Since your goal is to be lean and tight, the best type of training for you is core training, like Pilates. Core training will work your entire body and also activate maximum muscle fibers.

Get in the Routine

1. Kick Back: Stand upright and place feet parallel and hip distance apart, balance centered. Roll your weight onto the back of the soft foam heel – hold for a count of five and then back to the center. Do not lock knees or tip backward. Stretches calf and hamstrings. Repeat 5 to 10 times.

2. Rock and Roll: Stand upright and place feet parallel and hip distance apart, balance centered. Roll your weight forward so you are balancing on the underside of your toes – hold for a count of two, then slowly rock back to the soft heel – hold for a count of two, and then back to your center of balance. Do not lock knees or tip backward. Stretches calf and hamstrings, warms up Achilles and ankles. Repeat 5 to 10 times.

3. Roll and Rock and Roll: Follow the Rock and Roll stretch, but alternate feet so one is rolling to the toes and one is rocking back. Repeat 5 to 6 times.

4. The Lean: Place your hands on a wall, parallel and slightly above your head. With one leg in front of the other and your arms forward, press with your palms as if you were leaning on the wall. Keep your back leg straight and your front foot on the floor, then bend the front leg and lean forward by moving your hips toward the wall. Hold for a count of five, then repeat on the other side. Stretches calf and Achilles. Repeat 5 to 6 times.
